Make Your Own Electrolyte Drink - Why the Packet Isn't a Free Pass

It is the end of a hot afternoon and you tear open a packet. Sweaty-runner orange, or salty pretzel, or raspberry something. Three electrolytes, no sugar, the packaging coded to look like a lab. You stir it into a glass, drink it down, and feel like you did the responsible thing.

Here is the quiet problem. You have no real idea how much of anything you just drank. You are trusting a label, and supplement labels are some of the least-policed numbers in your kitchen. They do not have to clear the dosing standard a prescription drug clears.

How far off the label can be depends partly on what shape the product is in, and the reasoning is more about manufacturing than about honesty. A tablet or capsule is pressed or filled from a measured powder, which is the most controlled of the options. A loose powder adds a variable at your end, because a scoop settles and packs differently depending on how the tub has been handled. A gummy is the hardest case of the three, since the active ingredient has to survive being cooked into a sugar matrix and then sit in it for months, and heat and time are not kind to most compounds.

Which is why the clearest measurement of the gap comes from a gummy. An analysis of melatonin gummies sold in the US compared the measured amount in each product against the amount printed on its label, and found the two frequently did not match, in some products by a large margin. Nobody scooping a gummy out of one of those bottles could have known. The reason that matters here is not the melatonin. That is the first reason a packet is not a free pass. The second is bigger, and it has nothing to do with the label. Electrolyte packets are sold as something you reach for by default, a daily insurance policy against a vague electrolyte deficit. For most people, on most days, that deficit is not there. The kitchen version is the honest one

Into one liter of water:

  • 1 cup coconut water, for potassium and a little natural sugar
  • 1/2 cup orange juice, for more potassium and more glucose
  • 1/4 cup lemon juice
  • 1/2 teaspoon salt, about three grams, a bit over a gram of sodium
  • 1 to 2 tablespoons honey

Stir. That is the whole thing.

The lazier version, which is usually the one you will actually make

Half a citrus fruit and a pinch of salt in a tumbler of water. Squeeze the orange or lime part way, drop it in, add salt. When the bottle is empty, pull the fruit out, squeeze it again, add salt again, refill. It travels in a pocket, it survives a hotel room and a handful of salt packets from the lobby, and it costs nothing.

This is not a compromise on the recipe. For ordinary sweat replacement it is close to the whole point of it, because sodium is the electrolyte you actually lost and citrus covers flavour and a little potassium. The measured version is worth making when you are genuinely depleted. The lazy version is worth making the rest of the time, and a drink you will actually make beats a better one you will not.

Is the sugar actually required?

Not for ordinary sweat replacement, and this is worth being precise about because the two situations get blurred.

When you are ill and losing fluid from both ends, the sugar is doing essential work. Glucose opens a co-transport channel that drags sodium and water across a gut wall that is otherwise leaking faster than it absorbs. That is the principle behind oral rehydration solution, it is one of the highest-impact interventions in medicine, and the ratio matters. Do not strip the sugar out of a rehydration drink for illness.

When you are simply sweaty, your gut is working normally and absorbs sodium perfectly well without it. The rescue mechanism that makes glucose indispensable in illness is not doing anything for you, because nothing has broken. Athletic-training guidance says the same thing from the other direction: for activity under about an hour, plain water is enough, and carbohydrate gets added for long sessions or extreme heat rather than for absorption.

Sodium, not sugar, is the ingredient doing the work. It is the component most consistently shown to improve fluid retention afterwards, by holding onto the fluid instead of sending it straight to your bladder. That is the whole reason a pinch of salt beats a plain glass of water on a day you actually sweated.

Where sugar genuinely helps, so this stays honest. A small crossover trial that held electrolytes fixed and varied only the carbohydrate found the sugar-containing drink restored plasma volume faster and produced less urine, apparently by nudging the kidney to hold onto sodium. So carbohydrate improves the quality and speed of rehydration. It is not required for it. Optional is not the same as useless, and if you are pushing hard for two hours it earns its place.

How solid is this? The illness half is high-certainty and settled. The sweat half is lower-certainty by a wide margin. It rests on physiology, on sports-medicine guidance, and on a handful of small crossover trials measuring surrogate markers like urine output rather than anything that matters clinically. A well-powered head-to-head of sodium-only against sodium-plus-glucose for ordinary sweat loss essentially does not exist. The direction is well supported. The precision is not.

If you have heart failure, kidney disease, or are on a fluid, sodium, or potassium restriction, do not make this a habit without a clinician's okay. The same salt and potassium that help a sweating athlete can be genuinely dangerous when your body cannot clear them.

Why those ratios, not a designer blend

The logic gets simple once you look at what sweat actually carries off. Sodium is the electrolyte you lose the most of, by a wide margin, which is why it is the lever that matters and why a pinch of real salt outworks a proprietary blend. The small amount of sugar is not a flaw here. When do you actually want this. After heavy sweat, a long effort in the heat, or an illness that emptied you out from both ends. When your pulse climbs after a short walk and you suspect your volume has run low. The rest of the time, which is most of the time, plain water is not the lesser choice. It is the correct one.

That is the line the packet leaves off, because leaving it off sells more packets. So treat the packet for what it is. Not a scam, just not a free pass. It cannot tell you how much you are getting, and it will not tell you whether you needed it at all. Make the kitchen version on the days that earn it, drink water on the days that do not, and you have traded a small monthly mystery for something you can see all the way to the bottom of.
